The Runner's Guide to Tapering for a Race: What It Is, Why It Works, and How to Survive It

This guide pairs the current sports science with hard-won, first-hand experience of what the taper actually feels like and how to make it work for you.


Quick answer: Tapering is the planned reduction in training load in the final days or weeks before a race. You cut your weekly mileage by roughly 40–60% and ease back your running days as the race approaches, while keeping some genuine intensity in the shorter runs you do, so accumulated fatigue clears without losing fitness.


Done right, a taper can improve race performance by around 2–3% (roughly five minutes faster for a recreational marathoner) by topping up muscle glycogen, repairing muscle damage, boosting blood volume, and leaving your legs fresh and powerful on the start line.


If you've trained hard for months, the taper is where that work finally pays off. Yet it's also the phase runners trust least, the one that produces heavy legs, phantom injuries, and a creeping conviction that you're falling apart. This guide explains exactly what's happening in your body, why the taper is non-negotiable, and how to get through it without sabotaging race day.

What Is Tapering for a Race?


Tapering for a race is a deliberate phase of reduced training load in the lead-up to a key event. "Training load" is the combination of three things: volume (how much you run), intensity (how hard), and frequency (how often). The goal is to strip away the fatigue you've built up over months of hard training without losing any of the fitness you earned in the process.


That distinction is the whole point. Hard training simultaneously makes you fitter and more tired. Fatigue masks fitness. By the time you reach your taper, the physiological adaptations are essentially already "in the bank." There's very little additional fitness to be gained in the final weeks. The taper simply removes the fatigue blanket so the fitness underneath can finally show up on race day.


One quick clarification, because the words look alike: tapering is not taping. Taping is the colourful kinesiology strips used to support muscles and joints. Tapering is about winding down your running. Easy to confuse the first time you hear them.



When Does the Taper Happen? (By Race Distance)


The taper always sits at the very end of your training block, immediately before the race. How long it lasts depends mainly on race distance. Longer races demand longer tapers because they accumulate more fatigue and rely more heavily on fuel stores.

A useful rule of thumb: the shorter and more intense the race, the shorter and less drastic the taper. A 5K is limited by speed and sharpness, not by running out of fuel, so you keep some fast running in the final week. A marathon is limited by endurance and glycogen, so the taper is longer and the emphasis shifts toward rest and refuelling.

It's also worth saying that not every race needs a full formal taper. You taper hardest for your "A" races, the ones you've built the whole block around. The more fatigued and overreached you are at the end of your hardest training, the more a proper taper will help you.



Why the Taper Is So Important


Months of training take a real toll: micro-damage to muscle fibres, depleted fuel stores, a suppressed immune system, and a nervous system stuck in high gear. If you carry all of that to the start line, you race tired, no matter how fit you are.


The temptation, especially for less experienced runners, is to cram. Worried you haven't done enough, you pile on extra miles in the final weeks. This is one of the most common and costly mistakes in endurance running. You cannot build meaningful fitness in the last two weeks. The adaptations from a hard session take days or weeks to materialise, and there simply isn't time. What you can do is arrive exhausted or injured. Big race-day blow-ups and last-minute injuries frequently trace back to training too hard, too late.


The taper flips the logic: in the final stretch, the payoff from more training shrinks toward zero while the risk of carrying fatigue to the line climbs. Within roughly the last 7–10 days, hard "hero" workouts tend to do more harm than good because there's no longer time to recover from them. The job is no longer to gain fitness. It's to protect and reveal what you've already built.

The Science: What a Taper Does to Your Body


This is where the taper earns its reputation. The research on tapering is unusually consistent, and the physiological changes are measurable.


Performance gains are real and quantifiable. A landmark 2007 meta-analysis of 27 studies, published in Medicine & Science in Sports & Exercise (Bosquet and colleagues), found that the most effective approach was a roughly two-week taper that progressively reduced training volume by 41–60% while keeping intensity high and training frequency largely intact (in the studies reviewed, frequency was cut by no more than about 20%) A three-week study of collegiate distance runners found 8K race performance improved by about 3% after the taper, and one analysis of recreational marathoners reported finish times improving by around 2.6%, an average of more than five minutes.


Here's what's happening under the hood:


Muscle glycogen supercompensation. Glycogen is your stored running fuel. During heavy training you constantly burn through it. When you cut volume but keep eating well, your muscles refill those tanks and then top them off beyond normal levels. Studies have shown muscle glycogen rising by around 35% with tapering. Crucially, glycogen binds water, which is why your legs often feel heavy and full during the taper. That heaviness is a sign of fuel, not a loss of form.


Muscle repair and reduced damage markers. The micro-tears from months of pounding finally get to heal. Blood levels of creatine kinase, a marker of muscle damage, drop during a taper, signalling genuine recovery of the muscle tissue.


Increased muscle fibre power. One study of competitive distance runners found that a three-week taper increased the diameter of fast-twitch (type IIa) muscle fibres by about 7%, peak force by around 11%, and absolute power by roughly 9%. Your muscles literally become bigger and stronger at the fibre level.


More blood and more red blood cells. The right kind of taper, one that maintains intensity rather than just resting completely, has been shown to increase total blood volume and red cell volume. More red cells means more oxygen delivery to working muscles, which directly supports endurance performance. In one classic study, a high-intensity, low-volume taper increased running time to fatigue by 22%, while a rest-only taper produced no such benefit, which is strong evidence that you should keep some quality running in.


Preserved or improved aerobic enzymes. Oxidative enzyme activity (such as citrate synthase) is maintained or even increased with an intensity-preserving taper, but can decline if you simply stop running. This is the single biggest argument against the "just rest completely" approach.


A calmer nervous system. Heavy training keeps the sympathetic ("fight or flight") nervous system overactive, which shows up as elevated resting heart rate, poor sleep, and sluggish recovery. The taper lets the parasympathetic ("rest and recover") system reassert itself, improving recovery and readiness. Hormonal markers like the testosterone-to-cortisol ratio can also shift favourably.


An immune system that catches up. During peak training your immune system runs in a suppressed survival mode. When the load drops, it kicks back into gear, which is partly why some runners catch a cold or feel achy during the taper as the body finally deals with lingering issues. (There's usually still time to recover before race day.)


The headline: nearly every metric that matters (fuel, fibre power, blood, enzymes, recovery) moves in the right direction during a well-built taper. VO2 max itself usually doesn't change much. The taper doesn't make you fitter so much as it lets you finally express the fitness you already have.



How to Taper Properly: The Three Levers


You have three dials to turn, and they matter in this order:


  1. Volume (turn this down hard). Reducing mileage is by far the most powerful lever. Aim to cut total volume by about 40–60% from your peak week. If you peaked at 70 miles, your final taper week might bottom out around 35–40 miles. A progressive, non-linear reduction, easing down week by week rather than a single sudden drop, tends to work best.


  2. Frequency (ease it back gradually). Volume is the biggest lever, but most recognised programmes also trim the number of days you run as race day nears. A runner who normally goes out five times a week might drop to four days about two weeks out, then just two or three runs in race week. The key is to do this gradually and save the sharpest cut for the final week, rather than suddenly stopping. The runs you do keep should stay at a similar easy-day rhythm, just shorter, so your routine and neuromuscular patterning stay intact right up to the line.


  3. Intensity (keep this up). This is the counterintuitive one. Do not turn everything into slow jogging. Keeping some race-pace efforts and strides is what preserves your aerobic enzymes, blood volume, and sharpness. Reduce the amount of fast running (e.g. 6×400m instead of 12×400m), not its quality.


In short: run less, but don't run soft.

What to Do During the Taper (When You're Running Less)


The extra time and energy a taper frees up has to go somewhere, and the difference between a great taper and a miserable one is often just having a plan for it. Channel it into things that genuinely help:


Keep the legs primed with strides. After easy runs, add 4–8 short strides of 20–30 seconds at race pace or slightly faster, with full recovery between. Strides keep your neuromuscular system switched on and remind your legs what fast feels like, without adding meaningful fatigue. They're also a confidence booster.


Prioritise sleep: it's your best recovery tool now. Aim for solid, consistent sleep (8–9 hours if you can). Useful to know: the night two nights before the race matters more than the night immediately before, since pre-race nerves often wreck that final night's sleep. Bank the rest early in the week.


Dial in nutrition and carb-load appropriately. For a marathon or half, gradually increase carbohydrate intake in the final 3–4 days (commonly cited targets are around 3–5 grams of carbs per pound of body weight per day for a marathon) using familiar foods like rice, potatoes, pasta, bread, oats, and bananas. Carb-loading is not one giant pasta dinner. It's a gradual, sustained increase. For a 5K, skip the heavy carb-load entirely; just eat normally and stay hydrated, because glycogen isn't your limiter at that distance. Do gentle mobility, not new training. Light yoga, foam rolling, easy stretching, and walking are all great. Drop heavy strength work in the final week or two: anything that risks muscle damage you won't recover from. Keep strength to light maintenance only.


Practise the mental side. Use the spare time for visualisation: rehearse the race, your pacing, the hard miles, and how you'll respond. Review your training log to remind yourself of the work you've banked. It's a direct antidote to taper anxiety.


Sort the logistics. Study the course map. Plan and test your race-morning breakfast. Lay out and check your kit for chafing. Charge your watch. Pin your bib. Plan travel, parking, and start-line timing. Doing this early removes a huge amount of race-morning stress, and gives all that nervous energy a productive outlet.


Enjoy your life again. Catch up on hobbies, see people, read, rest. Training, especially marathon training, eats your time. The taper hands some of it back. Treat that as part of the plan, not a guilty pleasure.

Why Runners Hate the Taper: Taper Madness Explained


For something so beneficial, the taper is strangely dreaded. Runners have nicknames for the experience (taper madness, taper tantrums, maranoia), and they're remarkably universal. By some estimates, up to 78% of marathon runners experience significant anxiety, mood disruption, or phantom pains during their taper. Here's why it feels so awful:

You lose your daily endorphin hit. For months, hard running has been regulating your mood, energy, and stress. Cut that abruptly and many runners feel restless, irritable, flat, and emotionally haywire. Sports psychologists describe it as a kind of withdrawal: you become accustomed to the volume and intensity, and removing it is genuinely disruptive.


All that pent-up energy has nowhere to go. Suddenly you have time and energy you'd normally burn on long runs. A lot of runners spend it fretting: obsessively checking splits, re-reading their plan, second-guessing their shoes, repacking the same bag five times.


Phantom pains appear out of nowhere. A calf that was silent for five months suddenly twinges; an Achilles feels tight; a hip feels "off." Surveys have found roughly two-thirds of runners report new aches during the taper that weren't there during peak training. They usually aren't real injuries. Two things drive them: your immune and repair systems finally going to work on accumulated micro-damage (which you now have the mental space to notice), and an anxious, under-occupied mind scanning your body for problems.


Your legs feel heavy and stale. This one trips up almost everyone. As glycogen refills and binds water, your muscles feel fuller and heavier. Runners misread this as lost fitness or "dead legs." It's the opposite: those heavy taper legs are often the same legs that feel electric several miles into the race.


Your identity wobbles. For 12–20 weeks your sense of self has been tied to weekly mileage and the satisfying exhaustion of hard sessions. When the plan tells you to do less, your brain can read it as losing control over the outcome. Researchers have even described a "training-volume dependence," a psychological reliance on high mileage as proof you're prepared.


The reframe that helps: rest is not the absence of training; it's the final, decisive part of training. If you don't rest, you cap your own adaptations. And here's the reassuring punchline from the research: the runners who feel worst during the taper often race best. The misery is, paradoxically, a sign things are going exactly right. Trust the work. The fitness is already there; the taper is the answer, not the question.



My Experience With Tapering


When you're in a training block, you know it's coming. At some point, not far down the line, in the week or two before the race you've worked so hard for, the taper arrives, and it can be a moment you approach with complete dread. It's a week, maybe two, when you back off the running: fewer days, less mileage, and a whole lot more time to overthink everything from the last 14 weeks of training. Let's be honest, you've probably been running five days a week, some days out for many hours. That's especially true when I'm training for an ultra or endurance event, where the long runs can take me out for five, six, seven hours at a time. And then there are the strength sessions each week.


The weeks fly by, you hit the runner's high, and the dopamine hits are fantastic. Then it all stops. Well, nearly stops. In the taper you might run two or three times a week, but often for less than 45 minutes a session. So what do you do with the rest of your time? Build a Lego model, perhaps, or drive your other half crazy with all the overthinking about the race ahead.


Me? I embrace the taper. And dare I say, I actually enjoy it. I use the time to reflect on the training block: the highs and the lows, the runs that stand out for all the right reasons and all the wrong ones. The windy, rainy and sunny days, the evening runs, the early mornings; it's all brought me to this point. I use the taper, especially the two weeks before, to get my kit checked and top up anything I need (gels, drinks), book a leg massage, and confirm arrangements for race day and usually the day or night before, as I'm often travelling.


I get a social media plan clear in my mind too. I share to inspire others: having been through cancer and a second emergency operation in recent years, I talk and share openly. And I give myself a pat on the back. It wasn't easy getting to this point. I've worked hard, and I acknowledge that.


Embracing the taper is part of the training block, and I absolutely love getting to that point.

Common Tapering Mistakes to Avoid


  • Cramming in a "confidence" long run. A 20-miler two weeks out won't add fitness. It'll add fatigue you can't recover from. The work is done.

  • Resting completely. Total inactivity increases stiffness, anxiety, and deconditioning, and can let your aerobic enzymes slide. Keep running, just less.

  • Cutting out all intensity. Slow jogging alone leaves you flat. Keep strides and short, sharp efforts.

  • Over-cutting volume. Dropping below ~40% of normal mileage tends to produce heavy, sluggish legs rather than fresh ones.

  • Using a marathon taper for a 5K. Three weeks of minimal mileage before a short race leaves you stale, not rested.

  • Over-carb-loading for short races. Aggressive carb-loading before a 5K or 10K just causes bloating and GI discomfort.

  • Trying anything new. New shoes, new gels, new breakfast, new pre-race routine. Race week is for the tried and tested only.

  • Panicking over phantom pains and heavy legs. They're normal taper signals, not injuries or lost fitness.
